The Sleep Monger

Do I really have to wake up at the same time on weekends?

By Amanda Monger, who fixed her own broken sleep after thirteen years on tour and tracks every night. Published September 30, 2026. Not medical advice.

Yes, within about an hour. Wake time is the one non-negotiable in my whole system, because it sets the clock everything else hangs on. Sleep in two or three hours on Saturday and you have flown two time zones west; Monday morning is the flight back. Keep the wake time, let bedtime flex a little, and use daylight in the first hour to lock it in. Shift workers: protect one fixed sleep window even on days off, blackout the room, sunglasses on the way home.

Why the wake time and not the bedtime

You cannot force yourself to fall asleep, but you can always get up. Getting up at the same time builds the same amount of sleep pressure by the same hour every night, so bedtime takes care of itself. Harvard researchers tracked students for a month: the irregular sleepers got the same hours as the regular ones and still did worse, with their melatonin release drifting later. Same hours, wrong times, worse results.

Weekends, honestly

Shift work and rotating schedules

  1. Pick one sleep window and defend it, even on days off, as far as life allows.
  2. Blackout curtains and a cold room; your body thinks it is day.
  3. Sunglasses on the commute home so the morning light does not wake the clock.
  4. No caffeine in the last 4 hours of the shift.
  5. Melatonin is a timing signal, so a shifted schedule is one of the few cases where a small dose earns its place. Ask your doctor.

Can I work out at night?

Moderate exercise in the evening is fine for most people; the research is clear on that. The exception is going hard within about an hour of bed, when your heart is revved and your core is hot. I train in the morning because it also burns off the stress that would otherwise show up on my ceiling. If evenings are the only time you will actually do it, do it, and finish 90 minutes before bed.

Match the day to the night you had

Slept great? Train hard. Rough night? Go light, walk, protect tonight. Two rough nights in a row? Rest day. Pushing hard on an empty tank buys another wrecked night.

Questions people ask

Can I catch up on sleep on weekends?

You can repay some hours, but sleeping in past about an hour shifts your clock and creates social jetlag. Go to bed earlier instead of getting up later.

How do night shift workers sleep?

One protected sleep window even on days off, blackout curtains, sunglasses on the commute home, no caffeine in the last 4 hours of the shift.

Does evening exercise hurt sleep?

Moderate evening exercise does not for most people. Finish vigorous sessions at least 90 minutes before bed.
