Why can't I fall asleep even when I'm exhausted?
The trap: trying harder
Sleep is the one thing you cannot force. The moment you start working at it, checking the time, counting hours you will get, telling yourself you have to sleep, you have switched on the exact system that keeps you awake. People who sleep well do not try. They get sleepy and they go to bed.
The four moves (this is what CBT-I is, in plain English)
- One wake time, seven days a week. Bedtime can flex. Wake time cannot. It is the anchor the whole clock hangs on.
- Bed only when sleepy. Not tired, not bored, not "it's 10pm". Sleepy: heavy eyes, drifting attention.
- Bed only for sleep. No laptop, no TV, no scrolling. If you want to do those in your room, sit in a chair. When the bed means only sleep, lying down becomes the sleep signal. Clinicians call this stimulus control.
- Shrink the window, then grow it. If you are in bed 9 hours and sleeping 6, you have taught your body that bed is a place to lie awake. Set your window to about the hours you actually sleep (never under about 5 and a half), keep the wake time, and add 15 minutes when you are sleeping through most of it. This is sleep restriction and it is the single most effective piece of insomnia treatment.
Do the fast-asleep tricks work?
The military method, 4-7-8 breathing, body scans: they help by lowering arousal, not by switching sleep on. Use them on top of the four moves, not instead of them. A breathing trick cannot beat a 3pm coffee or a bedtime that moves three hours every night.
What "sleep hygiene" misses
Dark room, no screens, cool temperature: all true, all necessary, and by themselves they do not cure insomnia. That is why the guidelines say hygiene is not a treatment. The treatment is the schedule and the bed rule above. Hygiene makes them easier.
My version of it
Wake time fixed. Morning movement. Caffeine done by 2pm, and honestly I dropped coffee for matcha. Kitchen closes around 5. Lights low by evening, a warm shower, a cold room. Phone locked from 11pm to 8am so the bed rule does not depend on willpower at 11:30. Thirty nights of that and "tired but wired" stopped being my personality.
Questions people ask
Does the military sleep method work?
It can lower arousal and help some people drop off faster. It does not replace a consistent wake time and only going to bed when sleepy; use it on top of those.
What is sleep restriction and is it safe to do alone?
Matching your time in bed to the hours you actually sleep, with a fixed wake time, then adding 15 minutes as sleep improves. Most adults can do it alone; keep the window above about 5 and a half hours and do not drive drowsy in the first week.
Why doesn't sleep hygiene fix insomnia?
Because hygiene removes obstacles but does not rebuild the link between bed and sleep. That takes the schedule and the bed rule, which is what CBT-I does.
Should I take melatonin to fall asleep?
Melatonin is a timing signal, not a sleeping pill. It helps shift a body clock for jet lag or shift work. For everyday trouble falling asleep, fix the schedule first.
