The Sleep Monger

Does one drink really ruin my sleep? What about coffee and naps?

By Amanda Monger, who fixed her own broken sleep after thirteen years on tour and tracks every night. Published September 30, 2026. Not medical advice.

One drink is enough to show up in your night. Alcohol puts you under fast, then fragments the second half of the night, cuts your dream sleep and keeps your heart rate up, which is why a tracker shows red the morning after wine. Caffeine's half-life is 5 to 6 hours, longer in sensitive people, so the cutoff is 2pm, not dinner. Naps are fine at 10 to 20 minutes before 3pm; if you struggle to sleep at night, skip them entirely so the pressure builds for bedtime.

Alcohol: the sleep aid that steals sleep

It feels like it helps because you fall asleep faster. Then, as it clears, your nervous system rebounds: lighter sleep, more waking, less REM, a higher resting heart rate all night. Two drinks at dinner is the most common reason people I talk to wake at 2 or 3. My own rule is simple: I just do not. Nothing I gained from drinking ever beat what it stole from my nights.

If you do drink: earlier is better, water alongside, and expect the night to be worse. Do not chase it with a sleep supplement; you are stacking one disruption on another.

Caffeine: earlier and less than you think

Naps

The order to fix things

Alcohol first, caffeine timing second, naps third. Then the fixed wake time. Most people's "mystery" waking is gone in a week once the first two are handled.

Questions people ask

How many hours before bed should I stop drinking alcohol?

The honest answer is that any alcohol worsens the night. If you drink, finish at least 3 to 4 hours before bed and expect lighter sleep anyway.

Why does my recovery score drop after wine?

Alcohol raises resting heart rate, lowers heart rate variability and fragments sleep. Trackers score all three, so one glass can turn a green morning red.

What time should I stop drinking coffee?

By 2pm for a 10 to 11pm bedtime. Earlier if you are sensitive. Caffeine's half-life is 5 to 6 hours.

Is a coffee nap real?

Caffeine before a 20 minute nap can leave you sharper after, but it is a daytime alertness trick, not a sleep fix, and it still has to happen before 2pm.
